Sneaking in the Good Stuff: 3 High-Nutrient Hidden Veggie Pasta Sauces for Toddlers (and Adults!)

As a personal trainer, I spend a lot of time talking about fuel. But let’s be completely honest: when you’re a busy parent, the daily battle over a plate of broccoli can feel harder than an intense HIIT workout.
If you have a toddler who suddenly decides that anything green is public enemy number one, or if you’re an adult looking for an effortless way to spike your own daily vitamin intake, I have a secret weapon for you: the power of the puree.
Blending vegetables directly into homemade pasta sauces is one of my absolute favourite hacks. It completely bypasses texture aversions for toddlers, creates a velvety, delicious sauce, and delivers a massive dose of micronutrients to the whole family (note-blending does remove some dietary fibre).
Here are three of my go-to, batch-cook-friendly pasta sauces, along with exactly why these “hidden” veggies are doing wonders for your body.
The Nutritional Powerhouses: Why These Veggies Matter
Before we cook, let’s talk about the why. When we blend these vegetables into your sauce, we aren’t just adding bulk, we are infusing the meal with vital vitamins and minerals essential for both growing kids and active adults:
Carrots: Packed full of Beta-Carotene, which the body converts into Vitamin A. This is a critical nutrient for maintaining sharp vision, a robust immune system, and healthy skin.
Zucchini (Courgette): A fantastic source of Potassium and Vitamin C. Potassium helps regulate fluid balance and muscle contractions (vital for your workouts!), while Vitamin C supports cellular repair and iron absorption.
Butternut Squash: Loaded with Vitamin E, Vitamin B6, and Magnesium. Magnesium is a powerhouse mineral that supports bone health, muscle recovery, and steady energy levels throughout the day.
Spinach: A great source of Iron, Folate, and Calcium. Iron keeps our red blood cells healthy and prevents fatigue, while calcium builds strong bones and teeth for the little ones.
Recipe 1: The Ultimate Hidden Veggie Marinara

This looks and tastes just like a classic red tomato sauce, but it secretly packs four different vegetables.

1 can (400g) chopped tomatoes or passata
2 medium carrots, peeled and finely chopped
1 small zucchini/courgette, chopped
1 red bell pepper, deseeded and chopped
1 small onion & 2 cloves of garlic
1 tbsp olive oil
1 tsp dried oregano or Italian seasoning
How to Make It:
Heat the olive oil in a pan and sauté the onion and garlic until soft.
Add the carrots, zucchini, and bell pepper, cooking for about 5 minutes until they start to soften.
Pour in the chopped tomatoes and oregano. Bring to a simmer, cover, and let it cook on low heat for 15–20 minutes until the carrots are completely tender.
Transfer the mixture to a blender (or use a hand blender) and blitz until completely smooth and velvety.
Serve over: Toss with your favourite pasta, or use it as a nutrient-dense pizza sauce base!
Recipe 2: “No-Cheese” Creamy Butternut Mac & Cheese Sauce

Perfect for toddlers who love cheesy pasta, this sauce gets its gorgeous golden colour and creamy texture from squash, not heavy cream.
Ingredients:
2 cups butternut squash, peeled and cubed
1 medium potato, peeled and cubed (helps create a starchy, thick texture)
1/2 cup milk (dairy or plant-based)
2 tbsp nutritional yeast (optional, but gives a great dairy-free cheesy flavour!)
1/2 cup mild cheddar cheese (optional, for a little extra melt)
A pinch of nutmeg and salt to taste
How to Make It:
Steam or boil the butternut squash and potato cubes until they are fork-tender (about 10–12 minutes).
Drain the water and transfer the hot squash and potato to a blender.
Add the milk, nutritional yeast, mild cheddar (if using), and a tiny pinch of nutmeg.
Blend on high until a rich, smooth, glowing “cheese” sauce forms. If it’s too thick, add a splash more milk or pasta water.
Serve over: Mix immediately with macaroni or shell pasta.
Recipe 3: The “Hulk” Iron-Boost Pesto

If your toddler is cautious about green foods, call this “Hulk Pasta” or “Superhero Sauce.” It’s rich, mild, and absolutely bursting with iron.
Ingredients:
2 large cups of fresh baby spinach (densely packed)
1 cup fresh basil leaves
1/4 cup pumpkin seeds or sunflower seeds (a great nut-free alternative for schools/toddlers!)
1/4 cup parmesan cheese, grated
1 clove of garlic
1/3 cup extra virgin olive oil
Squeeze of fresh lemon juice
How to Make It:
Add the spinach, basil, seeds, parmesan, and garlic to a food processor or blender.
Pulse a few times until everything is finely minced.
While the blender is running on low, slowly drizzle in the extra virgin olive oil until a smooth, bright green paste forms.
Stir in a tiny squeeze of lemon juice to keep the colour vibrant and balance the flavours.
Serve over: Stir a few tablespoons directly into hot pasta. It also works beautifully spread over grilled chicken or fish for the adults!
Gemma’s Pro-Tip for Busy Weeks:
Don’t make these fresh every single night! I love to double or triple these batches on a Sunday. Pour the extra sauce into silicone muffin trays or ice cube trays and freeze them. Once frozen, pop the cubes into a freezer bag.
When you’re exhausted after a long day of training or parenting, you can simply melt 2–3 cubes of sauce in a pan while your pasta boils. Dinner is served in under 10 minutes, and you can rest easy knowing your family is getting a massive hit of vitamins and minerals.
